Build to heavy set of 3 Front squat (3-4 sets building in weight)

Then 4 sets of:
2 reps at weight above
Rack bar 10 seconds
2 reps at weight above
Rest 90 seconds

Part B
3 Min AMRAP
5 box jumps – lowest
5 bar muscle ups/ chest to bar/ jumping chest to bar

On 5 min, 3 min AMRAP
5 box jump – middle
5 KB swings heavy

On 5 min, 3 min AMRAP
5 box jumps
1 standing sled pull and push back 10M

Part C
3 sets
10 superman raises
5 ring roll outs
